Protein, carbs and fat: what split actually matters for weight loss?

Total calories decide whether you lose weight. The split between protein, carbohydrate and fat decides how the losing feels — how hungry you are, how your training goes, and how much of what you lose is muscle rather than fat.

So the honest answer to “what split should I use?” is that only one of the three numbers is worth setting deliberately, and it is protein. Set a protein floor, keep fat above a sensible minimum, and let carbohydrate take whatever is left. Every popular ratio — 40/40/20, 30/40/30, high-carb, low-carb — is a different way of dressing up that same decision.

This article explains why, then shows the exact arithmetic Biteline uses to turn your body and your goal into three numbers in grams, with worked examples you can check.

What we found

What the split decides, and what it does not

Your body does not weigh macros. It settles energy. If you eat fewer calories than you spend, over weeks, you lose weight; if you eat more, you gain. The three macros are just the three ways the calories arrive: protein and carbohydrate carry about 4 kcal per gram, fat about 9. Those are the Atwater factors, and they are the conversion every nutrition label and every tracker — this one included — runs on.

That is worth stating plainly because a lot of macro advice implies the opposite: that the right ratio unlocks fat loss the wrong ratio blocks. It does not. Rearranging the same 2,000 kcal into a different ratio does not create a deficit.

What the split does change is real, though, and it is not small:

  • How hungry you are. A deficit is an appetite problem before it is anything else. Protein is the most filling of the three per calorie, and fibre-carrying carbohydrates come second. A day built out of oil and refined flour delivers the same calories with far less to show for them.
  • What you lose. Weight lost in a deficit is a mix of fat and lean tissue. Eating enough protein — and doing some resistance training — shifts that mix towards fat. This is the one genuinely consequential macro decision most people make.
  • How training feels. Carbohydrate is the fuel your body reaches for first in hard, short efforts. Cut it to nothing and your sessions usually tell you.
  • Whether you can keep going. A split you dislike is a split you abandon. Adherence is not a soft consideration — it is the only one that survives contact with month three.

Getting to a sensible calorie number comes first, and it is a separate piece of arithmetic. If you have not set one yet, start with how to work out your daily calorie target and come back to the split afterwards.

Why protein is the one number worth setting

Of the three macros, protein is the only one where “eat at least this much” is a useful instruction during weight loss. Three reasons, in descending order of how confident we are about them.

It holds on to muscle while you are eating less

When energy is short, the body will take some of what it needs from lean tissue. A high protein intake gives it an alternative supply, and resistance training gives it a reason to keep the muscle it has. Lose 10 kg and you would much rather 9 of them were fat. This is the argument that does the heavy lifting, and it is why the protein number in Biteline goes up as a proportion of the day when your calories go down.

It is the most filling per calorie

Protein-heavy meals tend to keep people full for longer than the same calories delivered as fat or refined carbohydrate. If you are ending days hungry, adding protein to a meal you already eat is usually a more effective change than cutting the calorie target further.

It costs more to digest

Your body spends some energy processing what you eat, and it spends more of it on protein than on carbohydrate or fat. This is real, but it is the least important of the three: it is a modest effect, and anyone selling a macro split on this point alone is overselling it.

Protein grams are not protein percent

A “30% protein” target does not mean 30 per cent of the food on your plate. Percentages are shares of calories, and protein carries 4 kcal per gram against fat’s 9. A day with 130 g of protein and 58 g of fat has almost identical calorie shares from the two, even though the protein outweighs the fat by more than two to one on the scale.

Carbs versus fat: mostly a question about you

Once protein is set and calories are fixed, what is left is a slider between carbohydrate and fat. This is the part of the conversation that takes up most of the internet and deserves the least of your attention.

We are not going to tell you one side of that slider burns more fat, because we cannot show you the evidence for it and we do not believe it. What we can say is what the choice is actually about:

  • Which foods you want to eat. A lower-carb day suits someone who eats meat, eggs, dairy and vegetables. A lower-fat, higher-carb day suits someone whose meals are built on rice, bread, pasta, fruit and pulses. Neither is a moral position.
  • What your training asks for. Endurance and high- intensity work run on carbohydrate. If you are training hard several times a week, squeezing carbs to the floor makes the sessions worse before it makes anything better.
  • What keeps you full. Some people are steadier on fat, some on carbohydrate. You already have data on this from every meal you have ever eaten.
  • A floor on fat. Fat is not optional. It carries the fat-soluble vitamins and is a substrate for hormone production, which is why Biteline will not let it fall below 20 per cent of your day’s calories no matter what the arithmetic wants.

If you take one thing from this section: the carb-to-fat ratio is a preference to be discovered, not a problem to be solved. Pick the side you can eat happily for six months.

How Biteline sets your split

Biteline never asks you to choose a ratio, because the ratio is the wrong thing to choose. It asks for your height, weight, age, activity level, target weight and goal pace, produces a daily calorie target from those, and then splits that target with three rules.

Why target weight rather than current weight

Someone cutting from 95 kg to 75 kg should eat protein for the body they are building, not the one they are leaving. Anchoring on current weight would hand that person 190 g of protein a day on a shrinking calorie budget, which crowds out everything else on the plate and gets harder every week they succeed. Anchoring on 75 kg gives them 150 g and leaves room for food.

Why there are guard rails at all

Because grams per kilogram, applied without limits, can produce nonsense at the edges. A person with a 110 kg target weight on an 1,800 kcal day would be handed 220 g of protein — 880 kcal, nearly half the day, before a single vegetable. The 40 per cent cap holds that at 180 g instead. The fat floor works the other way, catching the case where a low target weight and a large deficit would otherwise leave fat too low.

When the two rules collide — protein and fat between them claiming more calories than the day contains — fat yields first, down to its floor, so the three macros still add up to your calorie target instead of producing negative carbohydrate.

Worked examples you can check

Take a 34-year-old woman, 168 cm, 78 kg, lightly active, whose target weight is 65 kg. Mifflin-St Jeor puts her resting expenditure at 1,499 kcal; the light-activity factor of 1.375 puts her daily expenditure at 2,061 kcal. Losing 0.5 kg a week is a deficit of 550 kcal a day, so her target is 1,511 kcal.

Her protein and fat anchors do not move: 2.0 × 65 = 130 g of protein, 0.9 × 65 = 58.5 g of fat. Neither guard rail binds at either calorie level. Carbohydrate absorbs the difference — and that is the whole story of the table below.

Nothing about her preferences changed between those two rows. She did not switch to a high-protein diet. The percentage split moved from 25/49/26 to 34/31/35 purely because the same 130 g of protein is a bigger share of a smaller day. This is the strongest practical argument against picking a ratio: a fixed 30/40/30 would have quietly cut her protein by an eighth at exactly the point in her diet where she needed it most.

When the carbohydrate gets squeezed

A larger person on a tighter budget shows the other end. Target weight 95 kg, daily target 2,000 kcal: protein 190 g (760 kcal), fat 85.5 g (769.5 kcal), leaving 470.5 kcal — 117.6 g of carbohydrate. That is a 38 / 23.5 / 38.5 split, and it arrived without anyone choosing a low-carb diet. If those numbers look uncomfortable, the fix is a gentler pace rather than a different ratio: the deficit is what made the day small.

All of this sits on top of the calorie floors and the pace cap the app applies before it splits anything, which is where the calorie target calculation goes into proper detail.

The part nobody mentions: measuring a split is hard

Setting a macro target takes a formula. Hitting one takes measurement, and measurement is where the error lives.

When we benchmarked three AI vision models on 30 meal photos, the macros disagreed more than the calories did — and protein was the worst of them for the cheapest model, which differed from the reference model by 77.2 per cent on protein against 37.3 per cent on carbohydrate. One scan of a sushi platter returned 109.5 g of protein in a 795 kcal meal, which is more than half the meal’s calories from protein and not physically plausible for the dish.

The reason is intuitive once you see it. Calories are dominated by volume and visible fat, which a photograph carries something of. Protein is dominated by which protein is in there and how much of it is hidden — the chicken under the sauce, the amount of meat in the filling. A camera has less to go on.

Two practical consequences. First, if you are serious about a protein number, weigh or check the label on your main protein source and let the app estimate the rest; that single habit removes most of the uncertainty for a fraction of the effort of weighing everything. Second, judge your protein intake over a week rather than a meal — the errors are large individually and partially cancel in aggregate.

For the meals where there is no label and no scale at all, the tactics in counting calories without weighing your food apply to macros too, and hand-size portions are a better protein guide than they are a calorie guide — a palm of cooked meat or fish is a reasonably stable amount of protein in a way that a “bowl” of anything is not.

When the split genuinely does matter more

“Calories dominate” is the right default, not a universal law. There are cases where the ratio moves from a preference to a decision.

  • You are lifting seriously and want to keep your strength. Protein and carbohydrate both start to matter — protein for the tissue, carbohydrate for the sessions that stimulate it.
  • Your calorie target is genuinely low. The lower the budget, the less room there is for a mistake. At 1,300 kcal a poor split leaves you hungry and under-fuelled; at 2,600 kcal the same split is barely noticeable.
  • You are much leaner than average and getting leaner. The lean-mass argument gets sharper the less spare fat there is to draw on.
  • You have a condition that makes it clinical. Diabetes, kidney disease, and pregnancy all change what a sensible macro distribution looks like, and they change it in ways an app cannot work out from your height and weight.

Outside those cases, the ratio you can eat happily beats the ratio a calculator prefers.

What to actually do

  1. Fix the calorie number first. Everything else is downstream of it. A perfect split on the wrong total does nothing.
  2. Treat protein as a floor, not a bullseye. Aim for roughly 2 g per kg of your target weight. Landing at 1.6 g is not a failed day; landing at 0.8 g most days is the thing worth fixing.
  3. Keep fat above about a fifth of your calories. Below that you are trading something you need for calories you could have taken from anywhere.
  4. Let carbohydrate be the remainder. It is the only macro without a job to do here, which makes it the right one to flex.
  5. Change one thing at a time. If you are hungry, add protein or fibre before you cut calories. If your training is flat, add carbohydrate before you conclude the diet is broken.
  6. Judge it on four weeks, not four days. Weight moves with water, salt and the clock. A split is working if the trend and your energy are both going the right way.
